Warm Up and Cool Down drills - Often, over looked but probably the most important part to any workout! Click on this link for a whole page dedicated to warm up and cool down drills especially tailored for sprinters, jumpers, and throwers. Sprinting - Off season is the time to develop strength and speed.
At least one day a week should focus on proper sprinting form with intervals, see suggested workouts. Also running "long" minutes once a week is good! Alternate running and walking and building up to 25 minutes if you have trouble at first.
See the workout to get stronger jumping form. Technical jumping form can be perfected later in the season. Mid Distance - Off season is the time to develop a basic "base" in order to be able to run fast races later in the season. A good rule of thumb is days a week of 30minutes.
After a few weeks, a long run up to 45 minutes is helpful. Long Distance - Off season training is the same as the "Mid Distance". Perhaps only a few times a week increasing intensity as the season approaches. See HipCircuit. Mix it up and do different ones each day to strengthen your arms, core, and leg muscles.
